Picture this: you're hitting the gym five days a week, mixing in runs a few times on top of that, eating reasonably well, and still wondering why your arms look exactly the same as they did three months ago. Your cardio has improved, sure, but the muscle you were hoping to build? Barely there.

You're not imagining it. And you're definitely not alone.

What you might be experiencing is something exercise scientists call the interference effect — a well-documented phenomenon where concurrent training (doing both endurance and strength work in the same program) can actually suppress the muscle-building adaptations you're working so hard to create. The frustrating part is that most people have no idea it's happening to them.

What the Interference Effect Actually Is

Back in 1980, researcher Robert Hickson published a study that sent a quiet shockwave through the exercise science community. He found that subjects who combined strength training and endurance training made significantly less strength progress than those who only lifted weights — despite putting in the same lifting effort.

Decades of subsequent research have built on that finding. The current understanding points to a conflict at the cellular level. Endurance exercise activates a protein called AMPK (adenosine monophosphate-activated protein kinase), which essentially signals your cells to become more efficient at producing energy — perfect for running long distances. Strength training, on the other hand, activates mTOR (mechanistic target of rapamycin), which drives muscle protein synthesis and growth.

Here's the problem: AMPK actually suppresses mTOR activity. When you do a ton of cardio, you're essentially sending a molecular signal that counters the one your lifting is trying to send. Your body can't fully optimize for endurance efficiency and maximum muscle growth at the same time — they're competing objectives at the biochemical level.

So Should You Just Stop Running?

Absolutely not. And this is where the conversation gets more useful.

The interference effect is real, but it's not a death sentence for anyone who wants to be both fit and strong. Research consistently shows that the degree of interference depends heavily on three factors: the type of cardio you're doing, the timing of your sessions, and the total volume of endurance work relative to your strength training. Get those three variables right, and you can make solid progress in both areas simultaneously.

The problem isn't cardio. The problem is how most people program it.

The Type of Cardio Matters More Than You Think

Not all cardio is created equal when it comes to interference. Running, particularly long-distance running, produces some of the strongest interference signals — partly because of the high repetitive impact, and partly because of the sheer metabolic demand it places on the lower body, which overlaps heavily with most strength training programs.

Cycling produces a somewhat smaller interference effect, likely because the movement pattern differs more from typical lower-body lifting. Swimming is even less problematic for most strength athletes. High-intensity interval training (HIIT) sits in an interesting middle ground — short sessions can actually complement strength adaptations, but excessive HIIT volume creates its own fatigue problems.

If you're primarily focused on building muscle, consider swapping some of your running volume for lower-impact cardio modalities, especially when you're in a dedicated hypertrophy phase.

Timing Is the Variable Most People Ignore

This one is arguably the most actionable fix, and it costs you nothing except some schedule reorganization.

Studies suggest that performing cardio and strength training in the same session — or within a few hours of each other — amplifies the interference effect significantly. The residual AMPK activation from your morning run is still suppressing mTOR when you hit the weights three hours later. Your gains are being quietly undermined before you even pick up a barbell.

The practical solution: separate your cardio and lifting sessions by at least six hours whenever possible, and ideally train them on different days entirely. If you have to do both on the same day, lift first. The mTOR activation from strength training is more sensitive to interference than the AMPK response from cardio, so you want to protect your lifting window.

Volume Ratios: How Much Cardio Is Too Much?

There's no universal answer here, but there are useful guidelines. Research generally suggests that when endurance training volume exceeds three to four sessions per week of moderate-to-high intensity work, interference effects on strength development become increasingly significant — especially for natural athletes without pharmacological recovery support.

A practical framework for concurrent training that minimizes interference:

If muscle gain is your primary goal: Limit cardio to two to three sessions per week, keep most sessions under 30 minutes, favor low-impact modalities, and schedule them on separate days from lower-body lifting.

If you want equal progress in both: Three to four cardio sessions and three to four lifting sessions per week can work, but you need to be strategic about sequencing, keep cardio intensity moderate, and dial in your nutrition — particularly protein intake and total calories.

If endurance is your primary goal: Accept that maximum hypertrophy isn't on the table right now. Focus your strength work on maintaining lean mass rather than building it, and keep lifting sessions shorter and more compound-movement focused.

The Nutrition Piece That Ties It Together

You can't talk about the interference effect without mentioning fueling. When you're doing both cardio and strength work, your caloric and protein requirements are higher than most people account for. Under-eating — especially under-eating protein — dramatically worsens interference because your body simply doesn't have the raw materials to support muscle protein synthesis even when the training stimulus is there.

Aim for at least 0.7 to 1 gram of protein per pound of bodyweight daily, and make sure your overall calorie intake supports your activity level. If you're in a caloric deficit while doing high volumes of concurrent training, you're fighting an uphill battle on both fronts.

You Can Have Both — Just Not By Accident

The interference effect isn't a reason to choose between being fit and being strong. Plenty of people train for both and look and perform great. But they do it with intention, not just hustle.

The difference between a program that delivers and one that leaves you spinning your wheels often comes down to details like these — the kind of nuanced programming decisions that feel minor until you realize they've been quietly costing you months of progress.

Train with a plan. Adjust the variables. And stop letting your cardio cancel out the work you're putting in at the rack.
